Your week

A week that fits around school. Nothing here needs a gym: a ball, a wall, a bit of space and twenty minutes. Coaches adjust it by age group in person — younger players do less of everything and more of the game.

  1. Monday

    Mobility & ball mastery

    10 min dynamic warm-up (high knees, lunges, leg swings). 15 min ball mastery: toe-taps, inside-outside touches, sole rolls — 30 seconds each, both feet. Finish with 5 min of juggling; count your record.

  2. Tuesday

    Team practice

    Practice night. Arrive with a full bottle and shin pads on. Warm up as a group.

  3. Wednesday

    Speed & agility

    Warm-up. 6 × 20-metre sprints, walk back between each. Ladder or cone agility: 4 patterns × 3 rounds. 10 min wall passes, alternating feet. Stretch.

  4. Thursday

    Team practice

    Practice night. Bring the same energy as Tuesday.

  5. Friday

    Recovery & skills

    Light day before a match. 15 min easy jog or bike. 15 min on one skill from the Skills library — slow, perfect, both feet. Early night.

  6. Saturday

    Match day

    Eat 2–3 hours before kick-off (see Nutrition). Arrive 45 minutes early. Warm up properly; cool down properly.

  7. Sunday

    Rest

    Rest is training. A walk, a stretch, and watch some football — pick one player in your position and watch only them for ten minutes.

Fuel

Eat like a player

Food is fuel and recovery. Not a diet — a plate, a timeline, and a bottle.

Build your plate

  • Half colour: vegetables and fruit — the more colours, the better
  • A quarter energy: rice, pasta, potatoes, bread, oats
  • A quarter repair: chicken, fish, eggs, beans, yoghurt

Match-day timeline

  1. The night before A normal dinner with plenty of rice, pasta or potatoes. Early night. Tomorrow's energy is stored tonight.
  2. 3 hours before Porridge, toast and eggs, or a chicken and rice bowl. A big glass of water. Time to digest so it is fuel, not a stitch.
  3. 1 hour before A banana or a cereal bar. Sip water. Tops up without sitting heavy.
  4. Half-time Water, or a few orange slices. Quick sugar and fluid; nothing that needs chewing.
  5. Within an hour after Chocolate milk or a yoghurt, then a proper meal with protein. This is when muscles repair. Skip it and Tuesday hurts.

Everyday eating for young players

Nothing fancy, and nothing to buy. Young athletes need the same food as everyone else, a little more of it, and water.

  • Breakfast every day. Oats, eggs, toast, fruit, yoghurt — anything real. Skipping it is the single most common reason a player fades in the second half.
  • Water, all day. A bottle at school, a bottle at practice. Sports drinks are for matches over an hour in heat, not for homework.
  • A plate with three things: something filling (rice, pasta, potatoes, bread, beans), something that builds (chicken, fish, eggs, beans, lentils, dairy), and something colourful (vegetables, fruit).
  • Snacks that work: fruit, nuts, yoghurt, a sandwich. Sweets and energy drinks are not banned; they are just not fuel.
